Transversus Abdominis
The transversus abdominis is the deepest abdominal muscle, wrapping horizontally around your waist like a belt. It does not bend or twist you — it squeezes, and that is what bracing is.
The transversus abdominis is the innermost of the three flat muscles of the abdominal wall, lying beneath both obliques. Its fibres run horizontally around the torso from the back to the midline, which is unlike anything else in the abdomen and is what gives it its nickname: the corset muscle.
Because its fibres are horizontal, it cannot flex the trunk and cannot rotate it. Shortening it draws the abdominal wall inward and raises the pressure inside the abdomen, which stiffens the whole midsection. That pressure is what a lifter is generating when they take a breath and brace before a heavy lift.
It works in ordinary life too, quietly. It contributes to forced breathing out — coughing, sneezing, blowing out a candle — and to anything that requires the abdominal contents to be compressed.
It is a muscle with an unusually noisy reputation. It became the centrepiece of a great deal of core-training material, some of it built on stronger claims than the evidence supports, and the phrase 'draw your navel in' entered general circulation from it. What is not disputed is the mechanics: it compresses, and compression is a real and useful thing. All of that is about general training advice rather than about rehabilitation: specific activation work given to a particular person by a physiotherapist is a different question, answered by different evidence, and nothing here contradicts it.
It cannot be seen and it cannot be felt working in any way you can distinguish from the muscles over it. Any exercise claiming to isolate it is claiming something no one can verify from the outside.
Training notes
It is trained by bracing, and bracing is trained by loading. Heavy squats, deadlifts, overhead presses, loaded carries and anything held overhead all demand exactly what this muscle does, and they demand it at intensities no dedicated exercise reaches.
Planks, ab rollouts, dead bugs and hollow holds are the direct options, and what they share is the abdomen resisting a load while the spine holds still. That is the right demand, and it is more useful than any drill built around pulling the navel inward.
Learning to brace properly is worth more than any specific exercise for it: take a breath into the belly rather than the chest, tighten as though about to be pushed, and keep the ribs down. That is the pattern every heavy lift wants.

Transversus abdominis lies deep to internal oblique, arising from the lower costal cartilages, the thoracolumbar fascia, the iliac crest and the lateral inguinal ligament, with its fibres running transversely to end in a broad aponeurosis reaching the linea alba.
Its fibre orientation means it produces no flexion, rotation or lateral flexion of the trunk. Its mechanical contribution is to compression: shortening reduces the circumference of the abdominal wall, raising intra-abdominal pressure and increasing the stiffness of the trunk.
It contributes to the rectus sheath, its aponeurosis passing behind rectus abdominis above the arcuate line and in front of it below. Its lowest fibres combine with those of internal oblique to form the conjoint tendon.
Its role in spinal stability has been extensively studied and extensively overstated. Findings of altered onset timing in populations with low back pain generated a large body of specific-activation training, and subsequent work has not supported the stronger claims made for that approach. Its mechanical function as a compressor is not in dispute; its status as a uniquely important stabiliser is. This concerns the general training literature and is distinct from clinical rehabilitation, where targeted activation work prescribed for an individual is a separate question with a separate evidence base.
Under load
It is loaded isometrically by any task requiring raised intra-abdominal pressure, which includes all heavy compound lifting and loaded carrying.
Anti-extension and anti-rotation exercises load it alongside the obliques and rectus abdominis; no exercise loads it in isolation, and no external observation can confirm selective activation.
It cannot be assessed visually at any body composition, being entirely covered by the two oblique layers.
